ROAD: The 30-Minute Hotel Room Workout
Hotel or anywhere, three days a week, thirty minutes. The floor, a chair, and one long resistance band that packs flat.
Who it's for
The man on the road. Hotel rooms, travel weeks, anywhere without a gym. Almost no equipment: a chair and one band. In the app, anyone who trains in a hotel or anywhere lands here. Hotel has a full gym? Run FOUNDATION.
The week
Road A and Road B alternate, three days a week. Rest 60 seconds between every set. That's what keeps it at 30 minutes.
Road A in full
Warm up: stairs or brisk marching, 3 minutes, then Lying Leg Raises, 2 sets of 15.
| Exercise | Warm-up | Working | Reps | Rest |
|---|---|---|---|---|
| Push-Ups (feet on the chair once easy) | 1 | 3 | to RPE 7 | 1:00 |
| Bulgarian Split Squat (back foot on the chair) | 1 | 3 | 10/leg | 1:00 |
| Band Row (anchored in the door) | 1 | 3 | 12 | 1:00 |
| Single-Leg Glute Bridge | 0 | 3 | 12/leg | 1:00 |
| Pike Push-Ups | 0 | 3 | 8 | 1:00 |
The top set
Every lift climbs to one top set at RPE 7: three reps left in the tank. Every set before it is a step up: more reps, or the harder version. What RPE 7 means.
Progression without weights
Top of the range on your top set, then the harder version: feet up, a 3-second lowering, a pause at the bottom. In The Shift the log reads your top set and tells you when to move to the harder version. Progressive overload, the whole rule.
Deload every 4 to 6 weeks: same program, half the volume.
Rest
60 seconds between every set, on every lift. The other three programs time rest to the lift. ROAD fixes it, because the whole session has to fit in half an hour. How rest works everywhere else.
Alternatives
No exercise is mandatory. The movement pattern is what matters. No equipment for it, a joint that doesn't agree, or a lift that doesn't connect: swap it for one that trains the same movement. In the log, tap the lift's name and pick from its alternatives. The swap keeps its own history.
On ROAD the swaps stay in the lift's own row. Road A's lifts and some of their swaps:
- Push-Ups: Decline Push-Ups, Wide Push-Ups, Diamond Push-Ups
- Bulgarian Split Squat: Step-Ups, Wall Sit, Sissy Squat
- Band Row: Inverted Row (under a sturdy table), Single-Arm Band Row
- Single-Leg Glute Bridge: Single-Leg Hip Thrust, Hip Thrust
- Pike Push-Ups: Feet-Elevated Pike Push-Ups, Band Overhead Press, Decline Push-Ups
Inside The Shift
Road B, the log with last session's numbers next to every set, the next-step call, the 60-second timer and the swaps. ROAD is one of four programs. The Shift is $6 a week ($26 USD billed monthly, founding price).
